You'll find some stretches on youtube, look for piriformus.
Avoid dumbbell lunges like the plague. My hamstrings are killing me right now.

Tells you pretty much everything you need to know to get the thing rehabbed as quickly as possible. To synopsosise: Ice to get rid of the inflammation and dead blood for 2-3 days, total rest. Then start flushing the area with lactate to get the healing process flowing
Once you're back, work your hamstrings more to stop it happening again in the future.
If it's a proper tear, you might need physio because it might throw your biomechanics out. Sports massage is also important to break down any scar tissue
